Before you lace up your shoes, it helps to know what to expect. Here is how Just5K safely turns complete beginners into 5K runners without the stress.
The Walk-Run Method
Your plan uses walk-run intervals. This means you will alternate between walking and running, with the running parts getting a little longer each week.
Tip: Walk breaks aren't cheating! Famous marathon coach Jeff Galloway found that taking walk breaks actually reduces the risk of injury by up to 30%, while still giving you all the health benefits.
Pacing: How Fast Should You Run?
The biggest mistake beginners make is running too fast on day one. Your running pace should feel easy and relaxed.
You should be able to talk in short sentences while you run. If you are gasping for air, you are going too fast. Slow down to a light run. There is zero shame in running slowly — it is actually the secret to building your stamina!
Week by Week: What to Expect
Weeks 1–2: Building the habit. You will mostly walk, with short 30–60 second running bursts. The goal is just to get your body used to the new routine.
Weeks 3–4: Growing stronger. Your running intervals will grow to 2–3 minutes, and walking breaks will get shorter. You will start to notice that running feels a bit easier.
Weeks 5–6: Putting it together. You will tackle longer running segments. By the end of week 6, you will be ready to run your first 5K without stopping.
The Magic of Rest Days
Your plan includes rest days for a very good reason: your body actually gets stronger while you rest, not while you run. Days off are when your muscles repair and your heart gets healthier.
On rest days, taking a normal walk or stretching is great. But avoid running. Skipping rest days is the fastest way to get hurt, so enjoy your time off!
What If You Miss a Run?
Life happens! You might get sick, go on a trip, or just have a really busy Tuesday.
If you miss a workout, don't panic, and never try to do two workouts in one day to catch up. Just open the app when you are ready again. Just5K will automatically adjust your schedule so you can pick up right where you left off safely.
